As an example for Flash:
Go to System > Administration > Synaptic Package Manager
Search for "flashplugin", it should ask you if you want to enable non-open source packages. Click yes.

If you can't click videos in Youtube etc after installing Flash, read this:

If you want a plugin for mp3s and so on, you can simply try playing the file in Videolan or you can look for the "plugins-nonfree" package in Synaptic.

For Firefox and other software, Ubuntu should provide security updates for your version but if you want Firefox directly from Mozilla (3.6), then look at this:
